Towel Row

주의할 점

  • caution · Shoulder impingement — Pulling horizontally with internally rotated shoulders can compress the subacromial space. Instead, perform scapular retractions without elbow flexion or swap to a band pull-apart.
  • caution · Acute lower back injury — Leaning back under tension requires sustained lumbar stabilisation which may aggravate injured tissues. Instead, perform the movement seated on the floor with legs extended to support the spine.

When I cue you into a Towel Row, I am asking you to use a bath towel looped around a sturdy anchor to pull your body towards it. This horizontal pulling pattern builds upper back and arm strength without any gym equipment. You control the difficulty by adjusting your foot position relative to the anchor. It is a practical way to train your pulling muscles at home.

처음이라면

When I first teach this, beginners often let their hips sag or round their upper back, turning the row into a passive hang rather than an active pull. To fix this, brace your stomach as though someone is about to tap it, and keep your hips stacked directly beneath your shoulders. Another common error is gripping unevenly, which twists the torso mid-row; check that both hands hold the towel at exactly the same distance from the anchor. You should feel the effort across your upper back, specifically between and below your shoulder blades, with secondary work in your biceps and forearms. If you only feel it in your hands, you are likely pulling with your arms rather than driving your elbows back. Start with your feet further from the anchor so your body is more upright, reducing the load. Stop immediately if the anchor shifts, the towel slips, or you feel sharp pain in your shoulders or lower back.

더 나아가기

To increase demand, walk your feet closer to the anchor point, leaning your body further back until you approach a near-horizontal angle. Control the tempo strictly: take three seconds to lower yourself on the return phase, pause for one second at full extension, and pull explosively over one second. Aim for three to four sets of twelve to fifteen repetitions at a challenging RPE of 7 to 8. Once you can complete fifteen controlled reps with your feet touching the anchor, progress to an inverted row beneath a sturdy table. For variation, perform single-arm rows by holding both ends of the towel in one hand while reaching the other arm forward, forcing your obliques to resist rotation. You may also elevate your feet on a low step to increase the horizontal angle and further challenge your upper back musculature.

흔한 실수

The most frequent mistake is allowing the lower back to arch excessively as you lean back, which places undue stress on the lumbar spine rather than loading the upper back. Correct this by tucking your pelvis slightly and bracing your core before you begin pulling. Secondly, many people initiate the row by bending their elbows first, turning the movement into a bicep curl. Instead, think about driving your elbows behind your torso to engage the lats and rhomboids properly. Thirdly, rushing the lowering phase removes the eccentric stimulus that builds strength; always lower yourself deliberately over two to three seconds. Finally, using a flimsy anchor point is dangerous. Ensure whatever you wrap the towel around cannot move, tip, or break under your full bodyweight before you lean back.
