주의할 점
- avoid · Cardiac condition (un-cleared) — Repeated maximal climbing efforts place extreme demand on the cardiovascular system and can provoke dangerous arrhythmias. Instead, perform steady-state road bike rides at a conversational pace approved by your physician.
- caution · Acute knee injury — Low-cadence climbing under load increases patellofemoral compression and may aggravate existing knee injuries. Instead, perform flat road bike endurance rides at a higher cadence with lighter resistance.
- caution · Acute lower back injury — Sustained forward flexion on the road bike combined with high pedal forces can exacerbate lumbar strain. Instead, use an upright stationary bike for interval work or reduce the gradient significantly.
When I cue you into road bike hill repeats, I am asking you to ride repeated efforts up the same gradient on your road bike. After a thorough warm-up, you will climb for three to six minutes at a hard but controlled effort, then coast back down to recover. This builds climbing strength and threshold power whilst teaching you to apply pressure smoothly through the entire pedal stroke.
처음이라면
The most common error I see when a first-timer attempts hill repeats is selecting too heavy a gear right from the base. Your cadence drops below sixty revolutions per minute, your hips begin to rock side to side on the saddle, and your lower back takes the strain instead of your legs. To fix this, shift into an easier gear before the gradient steepens so you can maintain seventy to eighty-five revolutions per minute comfortably. You should feel a deep, sustained burn in your quads and glutes, paired with heavy breathing, but never a sharp pain in your knees or lower back. Your upper body must remain quiet; if your shoulders are shrugging towards your ears or your elbows are flapping outward, you are pulling on the handlebars rather than pushing through the pedals. Stop the session immediately if you feel dizzy, if your heart rate spikes uncontrollably, or if you cannot maintain a smooth pedal stroke despite shifting gears. Four repeats are plenty for your first attempt.
더 나아가기
For experienced riders, manipulate your tempo by alternating between seated climbs at seventy revolutions per minute and brief standing accelerations at ninety revolutions per minute during the final minute of each repeat. Target four to six repeats of four to six minutes each, aiming for a heart rate in zone four or five during the climb and allowing it to drop to zone two on the descent. Progress by adding one repeat per week or by selecting a steeper gradient once you can complete six repeats without your power output dropping more than five percent. A useful variation is over-under intervals: climb just below your threshold for two minutes, surge above it for one minute, then settle back down for the remainder of the repeat. Another option is big-gear, low-cadence repeats at sixty revolutions per minute to maximise muscular force production, though this places greater stress on the knees.
흔한 실수
Rocking the hips side to side on the saddle is the most frequent fault, usually caused by a gear that is too heavy. This wastes energy and strains the lower back; shift to an easier gear and focus on pressing straight down through the heels. Gripping the handlebars too tightly and shrugging the shoulders restricts breathing and fatigues the neck and traps. Keep your hands light on the hoods or tops and your elbows slightly bent. Standing up too early in the repeat spikes your heart rate and leaves you without a tactical option for the steepest section near the summit. Remain seated until the final minute. Finally, braking heavily or cornering aggressively on the descent prevents full recovery. Coast gently, breathe deeply, and use the downhill purely to prepare for the next effort.

- Road bike
- 1
Warm up by riding your road bike easily on flat terrain for fifteen minutes to prepare your legs and lungs.
- 2
Position your hands on the tops or hoods of the handlebars, keeping your spine neutral and shoulders relaxed.
- 3
Approach the base of your chosen hill and shift into a gear that allows a cadence of seventy to eighty-five revolutions per minute.
- 4
Exhale as you press firmly through both feet, driving the pedals in smooth circles while keeping your upper body still.
- 5
Maintain a seated position with your hips centred on the saddle throughout the entire three to six minute climbing effort.
- 6
Stop pedalling or spin very lightly as you turn your road bike around and ride back down the hill to recover fully.
- 7
Repeat this climb and recovery cycle four to six times, maintaining consistent effort rather than sprinting the first repeat.
- 8
Finish the session by riding your road bike easily on flat ground for ten minutes to cool down gradually.
